This program is for anyone with just dumbbells at home and 45 minutes to train, four days a week. It follows a dumbbell PPL layout: splitting into push, pull and legs lets you train the whole body with dumbbells only — no barbell or machines needed.

💡 Even after trimming, the session runs over your time budget — consider a longer session or one more day.
Progression: Double progression: work up the rep range, then add weight and start again from the bottom.
Build my program →Yes. Muscle grows from mechanical tension and training close to failure, not from any specific equipment. Dumbbells are plenty as long as you hit 10–20 sets per muscle group per week and keep progressing.
When you have no heavier dumbbells, progress with reps and tempo: add reps to the top of the range, then slow the lowering phase to 3 seconds, then cut your rest times.
Keep 60–90 seconds between sets on dumbbell exercises. That’s enough recovery for 8–15 rep work and helps you finish inside 45 minutes.
